Day 1 — The ten-minute rule

Ten minutes. That's the entire commitment. Not a session, not a programme — ten minutes of moving in a way that doesn't feel like punishment.

The rule works because it removes the negotiation. You never have to decide whether you have the energy for an hour, because you never agreed to an hour. Most days you'll stop at ten. Some days you'll look up and forty minutes have gone. Both count.

Consistency isn't built by big days. It's built by days too small to skip.

Day 2 — Lay it out the night before

This sounds trivial. It is the single highest-return habit on this list.

Decision fatigue is real, and it peaks exactly when you're most likely to train — early morning or after work. If the set is already folded on the chair, you've deleted the only decision that matters. You don't decide to train; you just put on what's already there.

Day 3 — Move before you scroll

Whatever you do in the first ten minutes after waking sets the tone for the whole day. If that's your phone, you've handed the morning to other people's priorities before you've had water.

Try the inverse for a week. Feet on the floor, five minutes of anything — cat-cow, a slow forward fold, a walk to the window and back. Then the phone. You'll notice the difference by Wednesday.

Day 4 — Do the squat test

Here's an uncomfortable truth about activewear: most of what you own has quietly failed a test you never ran.

Stand in front of a mirror in good light. Full squat. Look. If you can see the shape of your own skin through the fabric, or a seam line pressing a groove into your leg, that garment is stealing attention from your training every single session — and you're paying for it in self-consciousness, not comfort.

The longer exhale is the part that does the work — it's what shifts you out of a stress state and into recovery. Do it before you train and your first set feels easier. Do it after and you sleep better. Do it in a meeting and nobody notices.

You can't out-train a nervous system that never gets to switch off.

Day 6 — Take it outside once

One session this week, outdoors. A run, a walk with intent, a mat in a park, stretching on a balcony. It doesn't matter what.

Outdoor movement does something indoor movement doesn't: it changes your mood in a way you can feel the same day, not six weeks later. It's also the session you'll remember at the end of the week — and remembering is what makes you repeat it.

Day 7 — Rest is part of it

Not a reward for a good week. Not what happens when you fail. Part of the plan, written in before the week started.

Muscle is built during recovery, not during the session. A day off is training you're doing lying down. Take it without negotiating with yourself about it.
